Caffeine pouches for the gym and running
When to put a caffeine pouch in before a session, how much you need, and the mistakes that turn a good lift into a jittery one.
Quick answer: Put a caffeine pouch in 15 to 20 minutes before training. For most adults, one 50mg to 80mg pouch is enough, which is less than a typical pre-workout scoop of 150mg to 300mg. Drink water as usual, do not stack pouches during the session, and do not combine caffeine pouches with nicotine pouches.
Caffeine is one of the best studied aids for exercise. It can make hard efforts feel easier and help you push a little longer. A pouch is a convenient way to take it, with no shaker, no sugar and no drink sloshing around on a run. This page explains how to use one well. For the basics, see our caffeine pouches hub.
Timing
Caffeine from a pouch is absorbed through the gum, so it starts working faster than a drink. Most people feel it within 10 to 15 minutes, with the peak around 20 to 40 minutes.
| When | What to do |
|---|---|
| 20 minutes before | Put the pouch in, during your warm up or on the drive |
| Start of session | Feel the lift building |
| 20 to 40 minutes in | Peak effect, good for the hardest sets or intervals |
| 30 to 45 minutes in | Take the pouch out, most of the caffeine is released |
For an evening session, think about sleep. Caffeine has a half life of around five hours, so an 80mg pouch at 7pm still leaves about 40mg in your system at midnight. If you train late, drop to a 20mg to 30mg pouch or skip it.
Dose compared with a pre-workout
Pre-workout powders often carry 150mg to 300mg of caffeine per scoop. A pouch gives you a smaller, more controllable dose.
| Option | Typical caffeine | Notes |
|---|---|---|
| Mild pouch | 20mg to 30mg | Light sessions, evening training |
| Medium pouch | 50mg | Most gym sessions |
| Strong pouch | 80mg | Heavy days, long runs |
| Pre-workout scoop | 150mg to 300mg | Higher dose, often with other stimulants |
| Filter coffee | 80mg to 100mg | Slower to kick in |
Do not take a caffeine pouch on top of a full pre-workout scoop. A 300mg scoop plus an 80mg pouch is 380mg before you have had a coffee, and nearly the whole 400mg adult daily guideline.

Running and endurance
On a run, a pouch has two advantages over a gel or drink. It weighs almost nothing, and you can keep it in for the first part of the run without stopping. Some runners keep a second, milder pouch for the last third of a long run. If you do, leave at least an hour between them and count both toward your day.
Test any caffeine routine in training, not on race day. Caffeine can upset the stomach in some people, and running makes that worse.
Hydration
Caffeine at these doses does not dehydrate you in any meaningful way. Drink water as you normally would during training. The one thing to watch is a dry mouth, which some people notice with a pouch in. Small sips solve it.
Do not mix with nicotine pouches
We sell both, and we still say this clearly: do not use a caffeine pouch and a nicotine pouch together, and especially not during exercise. Both raise your heart rate. Together, during a hard session, they can leave you shaky, nauseous or with a racing pulse. If you use nicotine pouches, keep them away from training altogether. Our guide to nicotine pouch side effects explains why.
If you have a heart condition, high blood pressure or any health concern, speak to your GP before using caffeine to train. This page is not medical advice.
Frequently asked questions
How long before the gym should I use a caffeine pouch?
Around 15 to 20 minutes before you start. That puts the peak effect in the main part of your session. Leave it in for 30 to 45 minutes, then take it out.
Is a caffeine pouch better than pre-workout?
It is different. A pouch gives a smaller, cleaner dose with no other stimulants and no drink. Pre-workout gives more caffeine, often with extras such as beta alanine. If you only want the caffeine, a pouch is simpler to control.
Can I use a caffeine pouch while running?
Yes. Many runners use one at the start of a long run. Keep it in for the first 30 to 45 minutes, then take it out. Try it on training runs first to make sure it suits your stomach.
What strength caffeine pouch is best for training?
For most adults, 50mg to 80mg. Start at 50mg and move up only if you need to. More caffeine does not mean a better session, and it makes it easier to go over the 400mg daily guideline.
